Plank Variations for All Fitness Levels

Planks, and its endless variations are the standard exercise for developing core strength and stability. Whether you're a beginner or an experienced fitness buff, there are plank variations and modifications that can help you engage your entire core and challenge your body. 

  1. Modified Plank:
    1. Beginner: 🙌 Start with a modified plank by resting on your forearms and knees. Keep your body aligned and hold for 20-30 seconds.
    2. Intermediate: 💪 Progress to a high plank position on your hands, maintaining a straight line from head to toe. Hold for 30-45 seconds.
    3. Advanced: 🏋️‍♀️ Elevate the challenge by performing a high plank with alternating hip extensions or alternating knee taps. Hold for 45-60 seconds.
  2. Side Plank:
    1. Beginner: 🙌 Begin with a modified side plank by resting on your forearm and knee. Hold for 20-30 seconds on each side.
    2. Intermediate: 💪 Progress to a full side plank, balancing on your forearm and feet. Hold for 30-45 seconds on each side.
    3. Advanced: 🏋️‍♂️ Increase the difficulty with side plank hip dips or side plank with leg side raises. Hold for 45-60 seconds on each side.
  3. Standard Plank Variations:
    1. Beginner: 🙌 Start with a standard plank on your forearms or hands, focusing on maintaining a straight line from head to toe. Hold for 20-30 seconds.

    3. Advanced: 🏋️‍♀️ Push your limits with a plank with knee tucks or plank with mountain climbers. Hold for 45-60 seconds.
  4. Stability Ball Plank:
    1. Beginner: 🙌 Begin with a modified stability ball plank by resting your forearms on the ball and knees on the ground. Hold for 20-30 seconds.
    2. Intermediate: 💪 Progress to a full stability ball plank, balancing on your forearms and feet. Hold for 30-45 seconds.
    3. Advanced: 🏋️‍♀️ Challenge your core stability with stability ball pike-ups or stability ball rollouts. Hold for 45-60 seconds.

Let's look at a few variations that can keep you progressing in your workouts. 

  • Bodyweight Squats:
    • Beginner: 💪 Start with bodyweight squats, focusing on proper form and range of motion. Aim for 2-3 sets of 10-12 reps.
    • Intermediate: 💥 Add more reps and increase the depth of your squats. Aim for 3-4 sets of 12-20 reps.
    • Advanced: 🏋️‍♀️ Add intensity by incorporating jump squats or squat jumps. Aim for 4-5 sets of 20-30 reps.
  • Goblet Squats:
    • Beginner: 🏋️‍♀️ Hold a light dumbbell or kettlebell at your chest and perform squats. Aim for 2-3 sets of  12-15 reps.

Push Your Limits: Variations of Push-Ups for All Fitness Levels

Push-ups are the classic bodyweight exercise that can help improve upper body strength, core stability, and overall fitness. Whether you’re a beginner or an advanced athlete, there are a variety of push-up variations to help you progress and challenge you. And, they can be done anywhere.

In this post, we’ll explore the different types of push-ups and modifications for each fitness level.

Beginner Variations:
👉 Wall Push-Ups: 🏋️‍♂️ Stand facing a wall, place your hands on the wall at shoulder height, and lean forward, then push back to starting position. You can move to a counter-top to increase intensity.
👉 Knee Push-Ups: 🙌 Start in a plank position with your knees on the ground, perform a push-up with a straight line from your head to your knees.

Intermediate Variations:

👉 Incline Push-Ups: 🪜 Place your hands on a bench or step, keeping your body in a straight line.
👉 Diamond Push-Ups: 💎 Place your hands close together, forming a diamond shape, and perform a push-up.

Advanced Variations:

👉 Decline Push-Ups: 📈 Place your feet on a bench or step, keeping your body in a straight line.
👉 One-Arm Push-Ups: ✋ Place one hand on the ground and the other behind your back, lower your body to the ground, then push up using only one arm. This is very advanced, so ensure your form is good throughout the movement.

Time Under Tension (TUT) Variations:
👉 Slow Tempo Push-Ups: ⏳ Lower your body to the ground slowly, taking 3-5 seconds, and push up explosively.
👉 Isometric Hold Push-Ups: ⚡ Hold the lowered position of the push-up for 3-5 seconds before pushing back up.

The SAID Principle -Improve your athletic skills with strength training

🧐 What is the SAID principle? SAID stands for Specific Adaptations to Imposed Demands. This principle states that the body will adapt to the specific demands placed upon it. In other words, if you want to get better at a particular sport or activity, you need to train in a way that mimics  that activity.

🤔 To apply the SAID principle to your fitness routine, look over the following:

1️⃣ Identify the specific demands of your sport or activity
2️⃣ Determine the physical qualities needed to meet those demands (e.g., strength, power, endurance, speed, agility)
3️⃣ Develop a training program that targets those specific physical demands
4️⃣ Gradually increase the intensity and complexity of your training to continually challenge your body and promote adaptations

🏋️‍♀️ Strength training can improve muscular strength, endurance, and power, as well as joint stability and bone density. To apply the SAID principle to strength training, you should:

👉 Identify the specific muscle groups and movement patterns required for your sport or activity
👉 Select exercises that target those muscle groups and movement patterns
👉 Choose appropriate resistance and rep ranges to challenge your body and promote adaptations
👉 Progress your training gradually to continue challenging your body

👵🧓 Seniors can benefit from exercise that targets strength, endurance, balance, and flexibility. To apply the SAID principle to senior fitness, you should:

👉 Identify the specific physical demands of daily life that seniors need to meet (e.g., carrying groceries, climbing stairs, walking, golf, tennis, etc.)

Are you just starting out on your strength training journey and wondering why you're already seeing gains in strength? The answer may surprise you. It turns out that initial gains in strength are mostly associated with neural improvement (coordination) rather than actual muscle hypertrophy (increase in muscle mass). We'll explain what this means and how you can make the most of these initial gains to build a foundation for future progress.

🧠 The role of neural adaptation: When you start a new strength training program, your body adapts in a number of ways, including neural adaptation. This refers to improvements in the way your nervous system communicates with your muscles, resulting in more efficient muscle recruitment and activation. These changes typically occur within the first 4-8 weeks of strength training

💪 Why this matters for strength gains: As your nervous system becomes more efficient, you'll be able to recruit more muscle fibers and generate more force with each contraction. This translates into increased strength, even before your muscles have undergone significant hypertrophy.

👩‍🏫 How to optimize neural gains: While initial strength gains are largely due to neural adaptation, there are things you can do to optimize this process and make the most of your gains:

🏋️Focus on good form: Proper form is essential for maximizing neural activation and improving muscle recruitment.

When it comes to strength training, the number of reps, sets, and exercises you should do varies depending on your fitness level. Here are some general guidelines, with examples of exercises you can perform for major muscle groups.

BEGINNER:
  • Reps: 8-12
  • Sets: 1-3
  • Exercises per muscle group: 1-2

INTERMEDIATE:
  • Reps: 6-8
  • Sets: 3-4
  • Exercises per muscle group: 2-3

ADVANCED:
  • Reps: 1-5
  • Sets: 4-6
  • Exercises per muscle group: 3-4

Now let's put this information with some exercises to develop a strength training program for you.

Here is a list of example exercises for each major muscle group:

  • Chest:
    • Bench press
    • Push-ups
    • Chest fly
  • Back:
    • Pull-ups
    • Rows
    • Lat pull-downs
  • Shoulders:
    • Overhead press

Exercise Modifications...Training with an injury

Injuries can be frustrating, but they don't have to derail your fitness journey. With the right modifications, you can continue to stay active and make progress. Most modifications can be as simple as reducing the weight, changing the angle of the movement, or restricting or changing the range of motion utilized in the exercise.

Here are some tips and exercises to try.

👉 Tip 1: Listen to your body. If something hurts, don't push through it. Instead, modify the exercise or choose a different one altogether. 

👉 Tip 2: Work with a professional. A certified personal trainer or licensed physical therapist can help you develop a safe and effective workout plan that takes your injury into account, and provides guidance on progressing out of the modification.

👉 Tip 3: Focus on exercises that strengthen the injured area. This can help speed up the healing process and prevent future injuries. This is typically where a professional can assist to ensure that the exercises are providing improvement to the effected area, rather than preventing healing.

Here are a few, of the limitless exercises that can be modified for common injuries:

👉 Knee injury: Instead of high-impact exercises like running or jumping, try low-impact options like cycling or swimming. Focus on exercises that strengthen the quadriceps and hamstrings, like leg extensions, or straight-leg raises for the front of the upper leg,  and hamstring curls for the muscle on the back of the upper leg. 

👉 Shoulder injury: Avoid exercises that put stress on the shoulder joint, like overhead presses or push-ups. Instead, try exercises that work the upper back and rotator cuff, like seated rows and internal/external rotations.

👉 Lower back injury: Skip exercises that put pressure on the lower back, like sit-ups or deadlifts. Instead, try exercises that work the core and glutes without stressing the lower back, like planks and bridges.

Exercise modifications are standard for most customized fitness and wellness programs. For many orthopedic soft-tissue injuries, strength training can mitigate or eliminate the symptoms, and reduce the likelihood of future injuries to the area.

Have you ever wondered how strength and conditioning programs work to improve musculoskeletal and cardiovascular health? Well, it's all based on the General Adaptation Syndrome (GAS).

What is the General Adaptation Syndrome? 🤔 📈 It describes how the body responds to stimulus/stress and how it adapts over time to become more resilient.
How does the GAS relate to strength and aerobic conditioning? 🏋️‍♀️ Strength training and aerobic exercise are types of stress that challenges your body to adapt and become stronger. 🔁 The GAS principle describes three phases of adaptation that occur in response to this stress:
  1. Alarm Phase ⏰ This is the initial phase of the GAS, where your body experiences a shock to the system. 🤕 You may feel soreness or stiffness after your first few strength training sessions. 😴 Your body needs time to recover and adapt to this new stress.
  2. Resistance Phase 💪 This is the phase where your body starts to adapt to the stress. 🏋️‍♂️ Your muscles will grow stronger, and your bones and tendons will become denser and more resilient. 🔄 As you continue to challenge your body with strength training, you will continue to adapt and grow stronger.
  3. Exhaustion Phase 🛑 This is the phase where your body can no longer keep up with the stress. 🤒 If you push yourself too hard without allowing for proper recovery, you may experience injury, burnout, or other negative effects. ⏸️ It's important to listen to your body and allow for proper rest and recovery to avoid reaching this phase.
You can see how strength training works to improve your strength, bone density, tendon health, and cardiovascular health. By challenging your body with this stress and allowing for proper recovery, you can continue to adapt and grow stronger over time. Happy #MotivationMonday Everyone! I hope you all had a good weekend.

It's the beginning of a new week, so today is a great day to start setting some fitness and wellness goals. So what's the best way to reach those goals?

Here are a few tips to help you get started:

🌟 Be specific: Set a goal that is clear and measurable. Instead of saying "I want to start running" try "I want to run a 5k in the next 12 weeks."

🌟 Make a plan: Once you have your goal in mind, create a plan of action. Decide on the steps you need to take to reach your goal and put them into action. Being specific with your goals, allows you to identify and implement specific steps to reach your goal. Keep a chart of your progress.

🌟 Celebrate milestones: Work backwards from your goal; break your goal down into smaller milestones and celebrate when you reach them. This will help keep you motivated and give you a sense of accomplishment. In the beginning, you can set more frequent milestones, daily or weekly to keep you engaged. Let's continue to use running as an example, each week you could increase your time or distance  (not both) that you run by 5-10%.

🌟 Be realistic: Don't set goals that are too far out of reach. Be realistic about what you can achieve and set goals that are challenging but attainable. Remember, setting realistic goals is the first step towards achieving them. Setting unrealistic goals will only result in frustration and potentially derail your motivation and dedication to the goal. For instance, if you have never run, start with a 5k goal, rather than a marathon. 

Setting, reaching and maintaining your wellness goals are more an exercise in mental stamina, than physical. The goal is to stay motivated and engaged.
